Yes, and with unusually clear study results. An evaluation of 99 studies on regeneration methods after exercise concluded that massage was the most effective of all tested methods against muscle soreness and perceived fatigue. Stretching, on the other hand, showed no measurable advantage in a separate evaluation. Here are the numbers, the right timing, and what a device can do.
What muscle soreness actually is
Not acidification. Lactic acid is broken down after about an hour, but the pain only appears after twelve to twenty-four hours. Today, it is assumed that tiny tears in the muscle fibers are caused mainly by braking movements: running downhill, slowly lowering weights, going down stairs. The body repairs these tears, and the inflammatory reaction is the pain.
This also explains why muscle soreness occurs after an unaccustomed exertion and is much weaker the second time the same exercise is performed.
What the studies show
The most important work on this is a systematic review and meta-analysis by Dupuy and colleagues from 2018, published in Frontiers in Physiology. It summarized 99 studies and compared various recovery methods: active recovery, massage, compression garments, cold water immersion, contrast baths, cryotherapy.
Two results are important for practical application. First, massage performed best for muscle soreness and perceived fatigue. Second, inflammatory markers in the blood, including creatine kinase, interleukin 6, and C-reactive protein, also decreased. Massage and cold were the most effective methods.
A counterpart to this is a 2021 evaluation of stretching after exercise. Across ten controlled studies, it found no advantage over simple rest, neither after twenty-four, forty-eight, nor seventy-two hours. The authors formulated their conclusions with caution and pointed out the limited data. Nevertheless, the contrast remains remarkable: the method with the best reputation has the weakest evidence.

The right timing
In the studies, massage was usually performed within two hours after exertion. This is also the practical recommendation. If you only start on the second day, when the pain is at its peak, you're late, but not too late.
Pressure is important. With fresh muscle soreness, deep kneading is unpleasant or even counterproductive, because the tissue is already irritated. Broad strokes and medium pressure are more sensible. How long a treatment should last is explained here: how long a good massage lasts.
What a device can do
The studies used hands, not devices. This is a real limitation, and one should not talk it away. What can be transferred is the principle: broad, even pressure over the large muscle groups.
A massage chair covers the back, buttocks, thighs, and calves in one go, precisely the areas that hurt most after leg-intensive activities. A massage gun, on the other hand, targets individual spots more precisely, but requires restraint: on a freshly irritated muscle, full power is not a good idea. What else helps
- Keep moving, lightly. Light cycling or walking also showed positive results in the same evaluation.
- Cold. Cold water immersion and contrast baths showed significant effects, but are inconvenient at home.
- Patience. Muscle soreness subsides on its own after three to five days. No method dramatically shortens this, but they make the days in between more bearable.
It is not advisable to repeat the same exertion with severe muscle soreness. The muscle is currently repairing itself.
